This calculator converts your body weight and your current goal into one number you can actually shop and cook against: grams of protein per day. It is aimed at people who lift or run and want to keep muscle while losing fat, at anyone who has been told to eat more protein without being told how much, and at those tracking food in an app who need a target line rather than a vague instruction. The output is a gram figure, not a percentage of calories, because grams are what food labels give you. The method is one multiplication: daily protein in grams = body weight in kilograms × a goal factor. Research on trained adults clusters the useful range between 1.6 and 2.2 g per kg. General health and weight maintenance sit near 1.6 g/kg. Fat loss uses a higher 1.8 g/kg, because in a calorie deficit your body will happily break down muscle for fuel, and extra protein plus resistance training is the best defence against that. Muscle gain sits at the top, 2.0 to 2.2 g/kg. Sedentary adults who never train are covered by the older RDA of 0.8 g/kg, which is a floor for avoiding deficiency, not a target for performance. If you weigh yourself in pounds, divide by 2.205 first, or let the tool convert for you. Take a 75 kg lifter in a building phase. At 2.0 g/kg the target is 75 × 2.0 = 150 g of protein a day. Split across four meals that is 37.5 g each, which in real food looks like 200 g of chicken breast at lunch, six egg whites plus two whole eggs at breakfast, a 30 g scoop of whey with milk after training, and 150 g of paneer or fish at dinner. Now switch the same person to a fat-loss phase and the factor rises to 1.8, so a 60 kg woman cutting weight needs 60 × 1.8 = 108 g a day, or about 27 g per meal across four meals. Notice that the lighter person in a deficit gets a higher factor but a lower total. The factor answers what your goal needs; the weight answers how big your body is. Concrete situations where the target matters. A 68 kg marathoner in peak training eats 1.7 g/kg to repair the damage from 70 km weeks without crowding out the carbohydrate she needs for fuel. A 95 kg man on a doctor-supervised diet uses 1.8 g/kg to hold on to muscle while dropping 12 kg, so the weight he loses is fat rather than lean tissue. A vegetarian college student on a hostel diet works out that hitting 110 g means adding dal, curd, soya chunks, and peanuts at specific meals rather than hoping the day adds up. A 70-year-old recovering from hip surgery is prescribed protein near the top of the range, because older adults need more per kilogram to trigger the same muscle repair as a 25-year-old. The common beginner error is treating the total as the only thing that matters. Twenty grams at breakfast and 130 g at dinner does not repair muscle as well as four balanced meals of 25 to 40 g, because muscle protein synthesis responds to each feeding rather than a daily sum. A second mistake is counting the cooked weight of meat as protein grams: 100 g of chicken breast contains roughly 31 g of protein, not 100. Plant-based eaters should aim a little higher, since most plant sources are lower in leucine and less digestible than eggs, dairy, or whey. Needs also shift with age, kidney function, pregnancy, and total calories, so if you have kidney disease or any chronic condition, get a target from your doctor instead.
